    – You can break it into sets as needed. Complete the whole thing 1 to 3 times, starting with an empty barbell and adding load on each round if moving well
    – Tempo 23X1 = 2 seconds down, 3 second hold at bottom, explode up, 1 second hold at top

    Overview. A long aerobic conditioning piece alternating the order of bike and ski after each run. Each 8-minute interval mixes steady pacing with controlled effort across machines, testing your ability to hold strong outputs under incomplete recovery. The goal is consistent distances and smooth transitions across all four intervals.
    Effort. Work at around 8/10 RPE. Push for steady, high-end aerobic output — hard breathing but sustainable. Each interval should finish feeling tough, not frantic. The 2:30 rest is just enough to reset before starting again at pace.
    Feel. Each interval builds quickly; you’ll feel the legs heavy from the run and bike, and the upper body on the ski. The first few minutes feel smooth, but fatigue adds up fast across rounds. Expect breathing to stay high the whole time, so find a rhythm early and hold it.
    Adaptation. Build aerobic capacity and endurance. Develop pacing control and durability for longer, mixed-machine efforts.
    Debrief. Take 2–3 minutes after the workout to reflect
    – Were your distances consistent across all four intervals?
    – Which pairing (bike or ski first) felt harder to sustain, and why?
    – Did you pace the early rounds well enough to hold output late?
    – Name three (3) things that went well and one (1) thing you would improve on

    A: AMRAP 4’: 9 Snatch, 12 TTB @ 60-65% of A
    B: AMRAP 4’: 6 Snatch, 9 C2B or Pull-Up @ 70-75%
    C: AMRAP 4’: 3 Snatch, 6 Bar Muscle-Up @ 80-85%

    Overall RPE 4-5.Hit these intervals hard, but not all out.

    Snatches can be power and/or squat.

    Scaling: Decrease loading Use a rep scheme of:

    Overview. A long piece that rewards good pacing. The runs set the tone, but the real challenge is managing the sets in the middle. The volume will add up quickly and you’ll want to be able to push the final run.
    Strategy. Start the first run at a controlled pace, something you can repeat at the end. On the 30-20-10, break early and chip away with manageable sets. Use the gymnastics to breathe and try to bring the HR down a bit as it’ll hike up on the wall balls and box jump overs. Use the transitions to recover a bit between movements but aim to start straight away when you get to the next station.
    Get moving on the last run (you won’t want to), start easy and build up to pace over the 1st 400m, then finish strong.
    Instructions. Set the stations apart so that you can use the transitions to recover a bit.
    Debrief. Take 2–3 minutes after the workout to reflect
    – How did your pacing hold up across rounds?
    – Were your transitions efficient or did you waste time between movements?
    – What was the most fatiguing part, and how did you adjust?
    – Name two (2) things you managed well. What’s one (1) thing you’d do differently next time?
    Movement options.
    Run → 1600m Row or 3500m BikeErg
    Alternate rep scheme → 21-15-9 (either for all or for specific movements)
    Wall balls → 9/6kg (20/14lbs) ball, or lighter if needed
    Toes-to-bars → Toes-to-rings → ab-mat sit-ups

    Handstand push-up → Hand-release push-ups
